no cardio or anything like that. i may walk around the gym talkin for awhile. but i always do 5 warmup sets before my first exercise, whether my first work set is 8 or 12.
i do reverse pyramid always on that first movement so, i do sets of 12, 8, 5, 3, and 1.
basically it's 40 percent of my 1st set weight, then 60, 70, 80 and 90 percent each on the rest.
i learned long ago PROPER warmups like that enable more weight to be used on my 1st work set. instead of all the high rep bullshit most people do. its basically the max-ot and reverse pyramid way of warming up and its done well for me. blood flow, tendon warmup, and cns signal. all you need, nothing more.

I usually walk on the treadmill for five mins then do 3-4 warmup sets on my first exercise before my 2-3 work sets

A few tips I've never strayed from out of the mountaindog workouts are:
- Rear delts first, usually on the reverse pec dec on chest/shoulder day
- ham curls, usually superset with adductor machine first on leg day

Not sure if it was MD or just my own but I usually start back with bodyweight pullups, one set of each grip (pronated / neutral / supinated) for 10-15 reps depending how heavy I am...
 
I do 10 min on elliptical to get my body warmed up and heart rate up. Then i do 2 warmup sets for the muscle group I'm about to train (sets of 15 reps slow and controlled). I never stretch. i never foam roll. And not one injury in 20 years. And i lift real heavy and super intense (tons of dropsets & supersets). Not saying don't stretch or foam roll. Im just not a believer in it. I want my muscles tight and ready for impact. In my opinion stretching loosens everything up and i dont believe its good to be loose during lifts.

Still, 230 lbs pullups for your 1st set seems Heavy!

Pull ups used to be a joke for me (When I first started lifting I was 150lbs) so they've never seemed daunting, though now they're more difficult of course

Thankfully I don't put on that much weight between sets ;) ...and I don't hang plates off my waist or anything like that
 
When I was Younger and Lighter I loved the Belt weights....
For Dips as well.
Not so much anymore at over 250lbs.
 
today (or should i say yesterday) i did 135 for 12 reps on the bench press as a warm up
 
The bigger the muscle, the longer it will take to warm it up.
